2000m Row Test: Protocol, 500m Splits, and Performance Benchmarks

How to apply the 2000-meter rowing ergometer test, one of the benchmark tests in rowing and CrossFit, with pace and power reference charts.

The 2000-meter rowing ergometer test (2K row test) is the benchmark assessment in competitive rowing, but it's also become a hugely popular benchmark in CrossFit and functional training. It's an all-out time trial that combines aerobic capacity, lactate tolerance, and rowing technique.

What does this test measure?

It measures the time required to complete 2000 meters on a rowing ergometer at maximum effort, reflecting a combination of aerobic power, anaerobic capacity, and technical efficiency of the rowing stroke. It's a high-intensity endurance test (lasting between 6 and 9 minutes for most trained individuals).

Equipment needed

  • Rowing ergometer (Concept2 is the most widely used standard, with the PM5 monitor)
  • Stopwatch (built into the ergometer itself)
  • Heart rate monitor (optional)

Testing protocol

  1. Warm up for 10-15 minutes on the ergometer at an easy pace, including a few strokes at race pace to prime technique
  2. Set the monitor for a distance of 2000 meters
  3. Instruct the subject to complete the 2000m in the shortest possible time, pacing it (500m splits) like a time trial
  4. Record the total time and, if possible, the 500m splits and average power (watts)
  5. Note the average stroke rate (spm), since a rate that's too high relative to the force applied per stroke usually indicates poor technique under fatigue

Common mistakes

  • Going out too fast in the first 500m and falling apart over the final 1000m
  • Increasing stroke rate instead of force applied to maintain pace (poor technique under fatigue)
  • Not warming up enough for an effort of this intensity, which increases the risk of lower back discomfort

How to interpret the result

Approximate reference times for 2000m (min:sec format):

LevelMenWomen
Recreational> 8:30> 10:00
Intermediate7:30-8:308:30-10:00
Advanced / Competitive CrossFit6:45-7:307:45-8:30
Competitive / elite rower< 6:30< 7:30
A good pacing strategy is to keep the 500m splits very even, with a slight final "sprint" in the last 250-500m, rather than starting too fast and gradually losing pace.

The 2K row pairs well with other sustained high-intensity benchmarks:

  • FTP Test — the cycling equivalent for sustained efforts of similar intensity
  • RAST Test — useful if you're interested in repeated-sprint capacity rather than a single sustained effort

Track your times with Movalytics

Frequently asked questions

What damper setting should I use on the rowing ergometer? There's no universally "correct" setting — a damper setting between 3 and 5 out of 10 is typical, prioritizing technique and applied power over mechanical resistance itself. Is this only a rowing test, or does it apply to other sports too? Although it originated in rowing, it's widely used as a general fitness benchmark in CrossFit and functional training, since it engages almost the entire body's musculature. How much can you improve with specific training? With specific rowing training (technique + aerobic work + threshold intervals), it's common to see improvements of 10-30 seconds on the 2K test within a few months, especially for those starting with limited technical experience.
